Adobe Premier Pro has a built in media encoder to save your files
as .wmv .mov or .flv for windows, Mac and flash but none of these
video converters worked as good as free softwares to reduce the file
size and save for the web

Here is a tutorial in using virtual dub and xvid to make great looking
video unbelievably small
http://www.video-editing-guru.com/XviD-movies-encoding.html

This shows you how to convert your original AVI file and add filters
to make it look smooth and clean....

It even shows you how to convert multiple file something that premier
pro cannot do.....

After I saved them as flash files with adobe media encoder....It was
faster because I could just batch process many videos with both
Virtual Dub and adobe flash media encoder.

The quality was better than if I just exported the video from premier
pro...

The usual rule is the more compression the more loss of quality.....

Here is a cool tutorial on how video was integrated into a web design
too you may fine this useful as well

Good luck in taking your video out of premier pro and putting it on
the web
